The Magic Meal Formula: Fat, Fiber, and Protein
There was a client who came to me with mood swings almost every single day. Not the occasional bad afternoon. Daily. The kind that made her snap at the people she loved most and then feel that familiar wave of guilt roll in right behind it. We didn't start with her hormones. We didn't start with a supplement list. We started with her plate, and specifically, with how she was building her meals.
Once she learned how to stabilize her blood glucose simply by changing what she put on her plate, something shifted. Her mood steadied. She became calmer. And I think about what that meant for her family, getting to see her regulated instead of reactive, more than I think about almost anything else in this work. Another client came to me with hot flashes that were disrupting her days and her sleep. As she got more consistent with meals built to support steady glucose, those hot flashes significantly improved, and eventually, they stopped completely. I want to be honest with you here. These are individual experiences, not guarantees. But I have watched this exact pattern repeat itself across hundreds of coaching sessions, and it's why I keep coming back to the same starting point with every woman I work with.
Why I Always Start Here

Fatigue, mood swings, hormonal chaos, digestive trouble, cravings she can't explain. Before we touch any of it, we build the foundation. And the foundation isn't a diet. It isn't a list of foods you're no longer allowed to eat. It's a formula. Fat, fiber, and protein, at every meal and every snack, the best you can.
I know how loud the noise around food has gotten. Low carb, intermittent fasting, cutting dairy, cutting gluten, counting macros, tracking calories, giving up sugar, giving up everything that made eating feel like a part of your life instead of a chore. It is exhausting. Whether you're in perimenopause, you're postmenopausal, or you're younger and just worn down by conflicting advice, I want to hand you one simple place to stand. Not another rule. A framework you can carry into any kitchen, any meal, for the rest of your life.
What This Formula Is Actually Doing
When you combine fat, fiber, and protein at a meal, you are directly stabilizing your blood sugar. That single shift is doing more work than almost anything else you could change about how you eat. It means fewer energy crashes. Fewer cravings. A mood that doesn't swing quite so hard. Better digestion. A body that feels supported instead of one that's constantly reacting.
Carbohydrates aren't the enemy here. I want to be clear about that, because so many women have been taught to fear them. But when you eat carbohydrates alone, without fat or protein alongside them, they tend to spike your blood sugar and then crash it. Add fat and protein to that same plate, and your body has sustained fuel instead of a quick spike and an inevitable fall. This is the piece almost nobody explains clearly, and it's the piece that changes everything once a woman actually understands it.
Fat: Slowing Things Down So You Stay Fueled
Healthy fat is not something to be afraid of. Avocado, nuts, seeds, olive oil, fatty fish, and full fat dairy, your two percent or four percent yogurt or cottage cheese instead of the non-fat version, are all real, usable sources. What they're doing in your body is slowing digestion, which is exactly why a meal built with healthy fat sticks with you instead of leaving you hungry an hour later. Fat also plays a direct role in hormone balance, brain health, and calming inflammation.
I'm not asking you to eliminate every unhealthy fat from your kitchen today. That kind of restriction rarely lasts, and it isn't where I want your energy going. Instead, focus on crowding in the healthy fats I just named. The more room they take up on your plate, the less room there is for the fats that work against you.
Fiber: The Piece Almost Everyone Is Missing
I cannot say enough about fiber. It matters for your digestion, for your microbiome, for nearly every health concern that walks through my door. If a client is struggling, fiber is one of the first places I look. The general guidance is somewhere between twenty five and thirty five grams a day, and in my experience, most women I work with are well under that number once we actually look at it together.
You'll find fiber in vegetables, fruits, legumes, and whole grains. It keeps digestion moving, it feeds your gut microbiome, it helps you feel genuinely full, and it slows the release of sugar into your bloodstream so you're not riding that spike and crash cycle. One important note before you go add a huge amount of fiber to your day tomorrow. Don't go from nearly none to a lot all at once. Your digestion needs time to adjust, so build up to that daily amount gradually.
Here's something I want you to sit with. If you're dealing with cravings for sugar or salt, that craving can be directly related to blood sugar imbalance. Your cravings are telling you a story. They aren't just emotional weakness. They're your physiology, speaking up.
Protein: The Building Block You Might Be Missing
Protein shows up in eggs, poultry, fish, beans, lentils, and high quality dairy. It's the building block for your muscles, your tissues, and your immune system. It keeps you full, it stabilizes your blood sugar right alongside fat and fiber, and it supports steady energy and mood throughout your day. Some women I work with are under-eating protein without realizing it. Others are overdoing it in a way that isn't balanced with the rest of their plate. Either way, it's worth actually looking at what's on your plate and asking whether protein is there, at every meal and every snack.
Putting It Into Practice
Once you know the three players, the only question you need to ask at every meal is simple. Do I have a fat, a fiber, and a protein? You don't need to be exact about it. You don't need to weigh anything or hit a perfect ratio. You just need a little of each, as often as you can manage it.
If you're making a smoothie, your protein powder is your protein, your spinach and other greens are your fiber, and your chia seeds, maybe with a spoonful of nut butter, are your fat. A salad with grilled chicken gives you protein from the chicken, fiber from all those colorful vegetables, and fat from your olive oil dressing. Eggs in the morning are your protein, a side of vegetables or fruit brings in fiber, and avocado, or cooking your eggs in a little ghee or avocado oil, rounds out your fat.
Start small. Please don't try to overhaul your entire way of eating overnight. Just start noticing where you can add a little more of each of these three things into what you're already making. When you crowd in the good, there's simply less room left for the foods that work against you, and you stop needing them the way you used to.

If there's one thing to understand from all of this, it's that a craving is information, not a character flaw. Your body is telling you something real about your blood sugar, and fat, fiber, and protein are the most direct way to answer it.
